Workout:

Warm Up 15 min easy jog

5x 30 second strides, 30 second recovery

Main Set - 1000s:

5 x 1000

10 min cool down

Intervals:

5k of 31:00 or faster - complete on 9:00 interval

5k btwn 31:04 and 38:00 - complete on 10:00 interval
